Tight Hip Stretches: How to Loosen Tight Hips (and Keep Them Loose)
Tight hips are the modern condition: hours of sitting, then a workout, then more sitting. Stretching helps โ but if you've been stretching for months and they're still tight, the missing ingredient is almost certainly strength. Here's both halves of the fix.
What makes hips tight?
"Tight hips" usually means one or more of these:
- Hip flexors (front) โ held short by sitting, they complain when you stand, stride or lunge.
- Glutes and deep rotators (back/side) โ that deep, hard-to-reach ache runners know well.
- Adductors (inner thigh) โ restrict squatting width and side movement.
Two honest mechanisms: muscles genuinely adapt to the positions they live in, and โ just as often โ a muscle that's weak for its workload guards, which your brain reads as tightness. That's why the loosen-and-strengthen combination outperforms endless stretching. The daily routine: 4 stretches
1. Half-kneeling hip flexor stretch โ 3 ร 30โ45 s per side
Back knee on a cushion, front foot forward. Tuck the pelvis under first, then shift forward a few centimetres. Done right, it's felt in the front of the hip, not the lower back. The single most useful stretch for desk workers.
2. Figure-4 stretch โ 3 ร 30โ45 s per side
Lying down, ankle over opposite knee, pull the thigh in. Targets glutes and deep rotators.
3. Deep lunge ("world's greatest") hold โ 5 slow breaths per side
Long lunge, both hands inside the front foot, back knee down or hovering. Opens flexors, adductors and rotation in one shape.
4. 90/90 sitting switch โ 60โ90 s of slow switching
Sitting with both knees bent at 90ยฐ, rotate the knees together from one side to the other. Trains internal and external rotation โ the ranges adults lose first and miss most.
The part that keeps them loose: strength at range
In clinic, chronically tight hips almost always test weak in the very ranges that feel tight. The fix:
- Deep goblet squat holds โ 3 ร 20โ30 s, using a doorframe for support if needed. Strength at the bottom of the range.
- Split squats โ 3 ร 8โ10 per side. Loads the hip flexor stretch position actively.
- Glute work โ bridges to single-leg progressions; the full programme is in my glute strengthening guide. Strong glutes stop the front of the hip over-working.
- Sitting hygiene โ a stand-and-move break every 45โ60 minutes outperforms any single stretch you do after work.
Why runners feel this first
Limited hip extension quietly shortens your stride and pushes the work of propulsion somewhere else in the chain โ often the lower back or the knee โ long before it registers as "tight hips" on its own. Common misconceptions I see in my patients
- "My hips need cracking/releasing by someone." Hands-on treatment can feel great and buy a window of ease โ use the window for the exercises, or it closes.
- "Tight hips caused my back pain, full stop." They can contribute โ restricted hips make the lower back do extra rotating and extending โ but the story is rarely one villain. Persistent pain deserves assessment, not just stretching.
- "More aggressive stretching = faster progress." Force a guarding muscle and it guards harder. Firm, breathing-paced, daily โ that's the dose that works. Same rule as tight calves.
FAQ: tight hip stretches
How long does it take to loosen tight hips?
Feel improves within 1โ2 weeks of daily work; measurable range change typically takes 6โ8 weeks. If nothing changes by then, something's being missed โ get assessed.
Why do my hips get tight even though I exercise?
Training doesn't cancel sitting; you can be fit and still spend 10 hours a day with hips at 90ยฐ. Movement snacks through the day matter as much as the workout.
Can tight hips cause knee pain?
They can contribute โ hips that don't rotate or extend well change how force reaches the knee. It's one reason hip work features so heavily in runner's knee treatment.
